
Introduction
Dwayne “The Rock” Johnson is famous for his crazy strength training exercises and superhero body. His dedication to his body is the stuff of legend, but could a mere mortal survive his strength training regimen for a week? I attempted the challenge to find out how far I’d get and whether I could keep up with The Rock’s brutal regimen. Here’s what happened!
Day 1: Reality Bites Hard
Day 1 began with the triceps and chest exercises. The workout was as follows:
Incline Dumbbell Press – 4 sets of 12 reps
Flat Bench Press – 4 sets of 12 reps
Dips & Skull Crushers – 4 sets each
Cable Flys & Triceps Pushdowns – 4 sets each
Halfway through, my arms were already shaking. The Rock’s training is not about lifting much weight but endurance, head toughness, and execution. When the session was over, I was sure that his strength training exercises were not for games.
Day 2: Leg Day Agony
The Rock’s leg day is an entirely different ball game. My set included:
Leg Press – 5 sets of 20 repetitions
Barbell Squats – 4 sets of 12 reps
Lunges – 4 sets of 20 reps
Calf Raises – 5 sets of 15 reps
I was in pain walking afterwards from doing these strength training exercises. Soreness came quickly, with even basic movements bothering me. I have a renewed respect for the discipline and devotion of The Rock.
Day 3: Back and Biceps Burn
Day three was all about building up the upper portion of the body. The workout routine was:
Pull-Ups – 4 sets to failure
Bent-Over Rows – 4 sets of 12 reps
Lat Pulldowns – 4 sets of 12 reps
Hammer Curls – 4 sets of 15 reps
By the final session, my arms were jelly. I could see how much strength training exercises play a role in endurance and definition of the muscles. I also began to feel my grip getting stronger, and this translated to the other compound lifts.
Day 4: Shoulders and Abs Takeover
The Rock’s shoulder routine is merciless, consisting of a combination of compound and isolation exercises. The routine consisted of:
Overhead Shoulder Press – 4 sets of 12 reps
Arnold Press – 4 sets of 12 reps
Side Lateral Raises – 4 sets of 15 reps
Hanging Leg Raises – 4 sets to failure
At this point, my body had also adjusted to the intensity of such strength training exercises. My belly was tighter and more defined, and I knew that my overall posture had also improved. My shoulders, notoriously the weaker pair of muscles within me, now were hardened and well-defined.
Day 5: Pushing Through the Pain
Even with still having sore muscles, I was not about to give up. The Rock’s split routine has each muscle group being hit more than once per week. This means I had to repeat some of the strength training exercises earlier in the week, including:
Deadlifts – 4 sets of 10 reps
Seated Rows – 4 sets of 12 reps
Face Pulls – 4 sets of 15 reps
Hanging Knee Raises – 4 sets to failure
By now, my body had gotten used to the high volume, and I felt an improvement in my overall endurance. My recovery became better, and I was capable of overcoming workouts with higher intensity.
Day 6-7: The Final Push
I maxed out effort the last two days. I was lifting heavier weights and working on more efficient form. My endurance was greater than expected, and I was lifting larger than Day 1. I realized that The Rock’s strength training exercises aren’t about how you look but building a more mental toughness and resiliency.
I also tried out various recovery methods, including ice baths and stretching regimens, to allow my body to adapt to the hard training. Nutrition and hydration were a monstrous factor in keeping me going throughout these hard workouts.
Final Thoughts: Is The Rock's Workout Worth It?

Would I utilize it? Yeah! But you’d better be ready for intense, high-duration sessions and dedication to rehab.
Seven days of training as The Rock offered a peek at his work ethic, but a body like his is years of dedication, good nutrition, and a world-class mindset.
